Plyometrics and agility foot work would be your best bet. Along with sprinting. Type those two words in your search engine and you should get tons of results for certain exercises and routines.
I think you mean plyometrics. The exercises are short, quick muscle contractions. An example would be to jump as high as you can, as much as you can in 30 sec. Rest 30 sec and repeat 3x. You are telling the muscle you want quick, repeated action instead of endurance (running) or increase muscle mass (lifting). Ask any physical therapist or trainer about plyometrics. I think that’s where you want to go.
Instead of strength training, you need power training, unless you mean using your legs to move your body to a significant distance. Then you need plyometrics (speed agility).
Power training
You’re lifting a little less than 85% of the max amt you can lift once perfectly, but you’re performing about 4-5 sets of 8 reps. When you’re lifting, you need to lift 8 reps as fast as you can. You also need to rest in between for about a minute and 30.
Plyometric training:
This is alot more sports specific and so it all depends on what kind of movement you want to perform (eg: jumping up high, running sideways, changing direction, etc.)
I don’t know what insomec is but it sounds like it contains caffeine as it’s major ingredient. Caffiene won’t help you with this type of training since it’s more specific for long distance aerobics (eg: long distance running).
Creatine is more specific towards your type of training since you’re working the phosphagen system as a source of energy. This form of energy making in your body, which can last for 30 seconds, requires creatine. However, creatine supplements only work for a small amount of people.
I think you meant isometric training. Isometric training is weights training, generally, that exclusively uses one muscle group. A bicep curl is isometric – it is pretty much exclusively the bicep doing the work. Im not sure what you mean by getting your leg muscles to move faster, but if you were to do some HEAVY (e.g. 3-5 repititions) weight training, it will help you recruit type Type II and Type IIB muscle fibers which will make you faster.
Plyometrics, as described by everyone above, and one BIG thing….STRETCHING….I know it sounds crazy, but ask any college sprinter how important it is both before and after you run.
